WOD 4 is a chipper and will see a combo of Kettlebell movements and gymnastics done in synchronised fashion finishing at the wall!

WOD Description

KB Swing - The athlete will start with the bell in two hands in the hang position and will swing the bell till the bell is overhead and the shoulders, hips and knees are full locked out. Synchro position is at the top of the swing.

Box jump over - The athlete will start by jumping with two feet on top of the box and will finish when both feet are of the box on the other side of the box. The synchro position is when both feet of both athletes are on the box.

Single arm Overhead lunge - The athletes will bring the KB overhead till the arm is locked and will come down to a lunge when the knee touches the ground and will finish with the arm, hip and knee locked out. The synchro position is when the knee touches the ground. The lunge does not need to be alternating.

Toes to bar - The athlete will start in full hang below the bar and bringing the feet behind the vertical plane of the bar and finish when both feet touch the bar. The synchro position is when both feet touch the bar.

Knee raises - The athlete will start in full hang below the bar and bringing the feet behind the vertical plane of the bar and finish when the knee is above the horizontal plane of the hip or above 90 degrees. The synchro position is when the knees are above 90 degrees.

Single Arm KB Devils press - The athlete will start by going down into a burpee and will stand and bring the belll overhead with 1 arm, they may do this in a sn**ch or clean and jerk and the movement will finish when the knee, hip and arm is full locked out with KB overhead. The synchro position is when the bell is locked out overhead.

Wall Walks - The athletes will start on the ground and will walk back up the wall till both hands are touching the line closest to the wall and will finish the movement when lying on the ground. Hands may not touch the mat till both feet are on the wall and when coming down hands must be off the matt before coming down. Beginners will just need to get both hands onto the mat and off for the reps to count. Synchro position is when both hands are on the line or on the mat.

WOD 3 will see you working together to get the work done but make sure you wait for mama or papa to hang from the bar.

WOD Description - At the call of 3,2,1 go one athlete will hang from the bar whilst the other athlete works through the reps. Work cannot be done until one person is hanging from the bar. Once you complete each movement you will move to the next until all rounds are complete.

Movement standards

Handstand Push ups - The athlete will start fully locked out in a handstand with both hands on the mat and go down till the head touches the ground and will finish the movement when the arms are fully locked out with hips and knees locked out and head is through the arms. RX must perform a strict hspu.

Push ups - The athlete will start in a push ups position with arms locked out and will come down to the ground till the chest touches the ground and will finish with the arms fully locked out. Worm push ups (push up from the knee) is a no rep.

Deadlift - The bar will start at the ground and the athlete will lift the weight till the knees and hips are fully locked out with shoulders behind the bar. Bouncing is not acceptable.

Wall balls - The athlete will start with the ball in the front position and will squat till the hip crease is below the knee and will throw the ball to hit the target (male 10 foot, women 9 foot).

Bar hang - The athlete will hang with feet in the air.

Plank hold - The athlete will be in a plank position with hips, and knees off the ground in a straight position.

We know we have some strong mamas and papas so here is the strength event! You get to choose whether you want to use your legs (front squat) or arms (push press). You will each have a 4 attempts taking turns each minute to build to your heaviest successful lift.

WOD Description - At the call of 3,2,1 go the first athlete (from the rack) will have 1 minute to complete their first attempt of push press, then the 2nd athlete will have 1 minute to complete their first attempt of a front squat. You will go in this fashion till you have had 4 attempts each.

Movement standards

Push press - The athlete will start with the bar on the rack and will move the bar off the rack in the front rack position and will dip and press the bar overhead, the movement will be complete when the knees, hips and arms are fully locked out. If an athlete re dips (push jerk) the rep will not count.

Front Squat - The athlete will start with the bar on the rack and will move the bar off the rack in the front rack position and will squat down till the hip crease passes the knee and the movement will finish when the athlete stands and the knees and hips are fully locked out.

Here is WOD 1 team! A triplet of weightlifting, body weight exercise and gymnastics all done in an ascending ladder!

Please read WOD description and movement standards below!

WOD description - At the call of 3,2,1 go the first athletes will move through 2 reps of cleans and jerks (shared), 2 synchronised lateral burpees and 2 bar muscle ups, c2b pull ups, jumping pull ups (shared) and once complete move to 4 reps and so on and so on until the 8 min cap hits.

Movement Standards

Clean and jerk - The bar will start at the ground and will be cleaned to the front rack position and the bar will finish overhead with the arms, knees and hips full locked out.

Lateral burpees over bar (synchro) - Both athletes will go to the ground with chest, hips and knees touching the ground at the same time and then will stand and jump over the bar at the same time.

Bar muscle ups - The athlete will start in a full hang below the bar and will finish with fully locked arms over the bar. Athlete can glide kip but the toes must not pass the horizontal plane of the the bar.

Chest to bar pull ups - The athlete will start in a full hang below the bar and will finish the movement when the chest touches the bar.

Jumping pull up - The athlete will start on the box fully locked under the bar with the ear through the vertical plane of the bar and will finish when chin is over the bar.
